Sauna vs cold plunge: which one should you actually use?

Heat and cold do almost opposite things to your body, and both have a place. Here is what each one actually does, when to reach for which, and the one timing rule lifters need to know.

Neither is "better" — they do nearly opposite things, and the right choice depends on your goal. Heat (a sauna) relaxes muscles, widens blood vessels and feels restorative; cold (a plunge) numbs soreness and reduces the inflammation and swelling after hard effort. If you are chasing muscle growth from lifting, timing matters, because cold right after strength work can blunt those gains. Everything below is general information, not medical advice.

The two therapies get lumped together as "recovery," but they pull different levers. Understanding which lever you are pulling — and when — is the difference between a habit that helps and one that quietly works against your training. Let us take them one at a time, then cover how to combine them.

What heat does: the sauna side

Sitting in a sauna raises your skin and core temperature, which makes your blood vessels dilate and your heart rate climb — a mild cardiovascular workload not unlike light exercise. Harvard Health notes that saunas typically run between about 150 and 195 degrees Fahrenheit, and that this vessel dilation is the mechanism behind the observed drops in blood pressure. Subjectively, heat is muscle-relaxing and calming, which is why a sauna feels good after a long day or a hard session.

The strongest evidence for saunas is on long-term cardiovascular health, and it comes from Finland. In a large prospective cohort, Laukkanen and colleagues found that frequent traditional sauna bathing — four to seven sessions a week — was associated with substantially lower rates of cardiovascular and all-cause mortality compared with once-weekly bathing. That is an association in an observational study, not proof that saunas cause longer life, and it was measured in hot-air Finnish saunas rather than the infrared blankets many people buy at home. It is a genuinely encouraging body of research; it is not a prescription, and we are not going to overstate it.

It helps to think of heat as a controlled, mild stressor. A sauna session nudges your body to adapt — sweating to cool itself, raising blood flow, and mounting a heat-stress response — in the same broad way exercise does, which is part of why regular use tracks with better cardiovascular markers. Worth flagging clearly: a traditional hot-air sauna and an infrared blanket get you there differently. A hot-air sauna heats the air around you to a high temperature; an infrared blanket uses infrared to warm your body directly at a much lower ambient temperature. Both make you sweat, but the mortality research above was done on hot-air Finnish saunas, so do not assume a blanket carries the identical benefit — the honest position is that a blanket is a convenient heat session, not a proven longevity device.

For recovery specifically, the case for heat is more modest: it feels good, it may ease stiffness, and unlike cold it does not appear to interfere with the muscle-building response to training. What cold does: the plunge side

Cold-water immersion does the reverse: it constricts blood vessels, numbs the area, and reduces the swelling and perceived soreness that follow hard or unfamiliar exercise. The Cleveland Clinic describes cold plunges as a way to ease muscle soreness and inflammation, and the research backs the soreness part fairly well. Meta-analyses of cold-water immersion consistently show reduced delayed-onset muscle soreness (DOMS) and improved perceived recovery, with typical protocols landing around 10 to 15 minutes in water of roughly 50 to 59 degrees Fahrenheit (11 to 15 degrees Celsius).

Cold also produces a sharp, short-lived jolt that has nothing to do with muscles: a spike in alertness, a faster heart rate, and a mood lift that a lot of people describe as the best part of the whole thing. The Cleveland Clinic notes that cold plunging may boost circulation and mood and leave you feeling energized. Be careful how much weight you put on this, though — the mental-health and metabolic claims made for cold water online are early, mixed, and frequently oversold. The best-supported physical effect remains the reduction in soreness; the buzz is genuine, but its longer-term benefits are far less certain than the internet implies.

So cold is excellent when your goal is to feel and perform better sooner— during a tournament, a race week, or a heavy training block where tomorrow's session matters more than long-term size. The catch is what it does to muscle growth.

The timing rule every lifter should know

Here is the honest caveat that a lot of cold-plunge marketing skips: the same inflammation-blunting that makes cold feel great after training may also blunt the signal your muscles use to grow. A 2024 systematic review with meta-analysis (Piñero and colleagues, in the European Journal of Sport Science) found that regular cold-water immersion after resistance training attenuated gains in muscle size — though not maximal strength — compared with training alone. The evidence quality is fair, not airtight, but the direction is consistent.

The practical rule that follows: if your goal right now is hypertrophy, do not cold plunge in the hours right after a lifting session. Move the plunge to a rest day, to the morning before you train, or to a period focused on competition rather than muscle growth. If your goal is endurance performance, in-season recovery, or simply feeling less sore, cold after training is fine. It is not that cold is bad — it is that cold and muscle growth want different things at the same moment.

When to use which

  • After a hard endurance session or during competition: cold plunge, to cut soreness and get back sooner.
  • In a muscle-building block, right after lifting: skip the cold; use heat or nothing, and save the plunge for a rest day.
  • For stress, stiffness and sleep: heat. A sauna session in the evening is relaxing and does not carry the hypertrophy caveat.
  • For general cardiovascular wellness: heat has the more encouraging long-term research, though it is associational.
  • To feel sharp and alert: cold. The post-plunge adrenaline and alertness are real, even if the recovery benefits are situational.

Sensible starting doses for each

Whichever you choose, start conservative and build. Going harder or longer is the fastest way to a bad experience or a real safety problem, and it buys you very little.

  • Sauna:begin with about 10 to 15 minutes and see how you feel, working up toward the 15-to-20-minute sessions used in the research. Hydrate before and after, and step out early if you feel dizzy or unwell.   • Cold plunge: start at the warmer end of the range, closer to 59°F, for just a minute or two, then extend gradually as you adapt. The Cleveland Clinic advises capping any session at around five minutes and never going below 40°F. You do not earn extra credit for suffering, and colder is not automatically more effective.
  • Frequency: a few sessions a week is a reasonable target for either. Consistency over months matters far more than any single heroic session — and if you track it, a recovery wearable can show you whether your resting heart rate and sleep actually improve.

Can you do both? Contrast therapy

Yes — alternating heat and cold in one session is called contrast therapy, and it is a long-standing practice in athletic recovery. The theory is that alternately dilating and constricting blood vessels acts like a pump for circulation. The evidence is modest: reviews of contrast water therapy find it is better than doing nothing for muscle soreness and function, but roughly on par with cold-water immersion alone rather than dramatically better. In other words, it works about as well as cold by itself — so do it because you enjoy the ritual, not because it is a proven upgrade.

A common protocol alternates a few minutes of heat with a short cold dip, repeated two to four times, usually finishing on cold. If muscle growth is your current goal, remember the timing caveat still applies — the cold portion after a lifting day may blunt hypertrophy. If you do try it, a practical way in is to finish a normal sauna session, take a short cold dip of a minute or two, and repeat the cycle once or twice. Keep the cold portion brief and the whole thing well within your tolerance — the swing between extremes is the part your heart notices most, so ease into it, and skip it entirely if you have any cardiovascular condition without a clinician's sign-off. The honest bottom line

Pick by goal, not hype. Cold is a soreness-and-swelling tool with a real hypertrophy caveat; heat is a relaxation-and-wellness tool without that caveat. If you lift for size, be deliberate about when you go cold. If you just want to feel better and recover from conditioning, either helps — and the best one is the one you will actually use consistently.
