Foam rolling: before or after a workout?
The honest answer is both — but for different reasons, and with a different technique each time. Here is what rolling does pre- and post-workout, and how to fit it around training.

It is the most common foam-rolling question, and the answer frustrates people who want a single winner: both are worthwhile, for different reasons. Rolling before a workout improves your range of motion so you move better, without the temporary strength loss heavy static stretching can cause. Rolling after helps take the edge off next-day soreness. They are not in competition — they do different jobs at different times. Here is how to use each, and how to fit rolling around training. Rolling before a workout: mobility without the strength cost
This is where the evidence is strongest. Foam rolling a muscle before activity produces a short-term increase in range of motion — often comparable to static stretching — but, crucially, without the dip in strength and power that heavy static stretching can cause before explosive work. That combination is why rolling has become a warm-up staple: you get looser without getting weaker. The practical use is a quick pass — roughly 30–60 seconds per major muscle you are about to train — as part of a warm-up, ideally followed by some dynamic movement (leg swings, bodyweight squats) and then your session. Keep the pre-workout rolling brief and brisk; the goal is to prime, not to spend twenty minutes melting into the floor.
Rolling after a workout: taking the edge off soreness
Rolling after hard exercise appears to modestly reduce delayed-onset muscle soreness (DOMS) — the ache that shows up a day or two later — and may help performance markers recover a little faster. The frequently cited Pearcey study had participants roll after intense exercise and reported lower soreness and better recovery of sprint and power measures versus not rolling. The effect is real but modest, and it is low-risk and feels good — reason enough to do it. Post-workout, you can afford to be slower and more thorough: 1–2 minutes per muscle group, pausing on tender spots, as a cool-down. It also doubles as a calm end to the session.
Before vs after: the quick comparison
- Before — purpose: improve mobility and prime the muscle. Technique: quick, ~30–60 seconds per muscle, then dynamic warm-up. Best for: tight areas that limit your movement in the session ahead.
- After — purpose: ease soreness and wind down. Technique: slower, ~1–2 minutes per muscle, pausing on sore spots. Best for: recovery on days you trained hard.
Can you do both?
Yes — a brief pass before to move well, and a slower session after to recover, is a perfectly good routine, and it is what many athletes do. You do not have to do both; if you only have time for one, roll before if mobility is limiting your training, and roll after if soreness is your main complaint. On rest days, rolling is a fine standalone recovery habit any time — it is low-risk enough to do daily.
What rolling won't do at either time
Whichever end you roll, keep expectations honest. Foam rolling does not permanently lengthen muscle, "break up" fascia, flush lactic acid or replace a proper warm-up or cool-down — it is a useful addition to them. Its benefits are short-term: better mobility for the session, and a modest reduction in soreness afterward.
